How to Get the Most Out of Your Zone 2 Training

Zone 2 training is everywhere right now. Peter Attia is evangelizing it. Iñigo San Millán — who coaches Tadej Pogačar — has built a research career around it. And if you’ve been paying any attention to fitness science in the last few years, you’ve heard that the majority of your training should happen here.

But most people who say they’re doing Zone 2 aren’t getting the full benefit. Either they’re working at the wrong intensity within the zone, missing key tactics, or skipping the pre-session preparation that makes a meaningful difference.

This episode is not about how to know if you’re in Zone 2. It’s entirely tactical — specific things you can do before, during, and after a session to get dramatically more out of the time you’re already putting in.


What Zone 2 Is

Zone 2 sits at roughly 60 to 70 percent of maximum heart rate — the intensity at which your body is working aerobically, burning predominantly fat as fuel, and not accumulating lactate meaningfully. It’s the pace where you can hold a full conversation but wouldn’t want to sing. Comfortable but not effortless.

At this intensity, your body is building what endurance coaches call the aerobic base: mitochondrial density, fat oxidation efficiency, capillary development in muscle tissue, and cardiovascular stroke volume. These are the adaptations that make everything else — including your Zone 4 and Zone 5 work — more productive.

Zone 2 builds the floor. The higher that floor, the harder you can work in the zones above it.


Tactic 1: Train at the Ceiling, Not the Floor

Zone 2 has a range. And the most common mistake is camping out in the lower half of it.

Iñigo San Millán’s research on mitochondrial adaptations is clear: those adaptations are dose-dependent. The higher your intensity within Zone 2, the stronger the training signal. At the top of Zone 2, you’re maximizing fat oxidation, generating the strongest mitochondrial stimulus, and building your aerobic capacity at the fastest rate the zone allows.

At the bottom of Zone 2, you’re still getting some benefit — but you’re leaving significant adaptation on the table.

The tactical goal is to work at the highest intensity you can sustain within the zone without crossing into Zone 3. That edge — the ceiling of Zone 2 — is where the adaptation happens most efficiently.

This is harder than it sounds. Zone 2 feels comfortable, and comfortable tends to slide toward easy. You need to actively manage your effort upward as the session progresses, especially as you warm up and your cardiovascular system settles in. If you drift above Zone 2, back off and let your heart rate settle before pushing back toward the ceiling.


Tactic 2: Breathe Through Your Nose

Nasal breathing during Zone 2 is one of the most effective — and free — tools available.

Nasal breathing produces nitric oxide in the nasal passages, which dilates your airways and improves oxygen delivery to working muscles. But the more practically useful benefit is that nasal breathing functions as real-time intensity feedback.

Your nose is a narrower airway than your mouth. At easy intensities, nasal breathing is comfortable. As intensity increases, you’ll feel increasing pressure to switch to mouth breathing. That pressure — that urge — is one of the most reliable indicators that you’re approaching the top of Zone 2 or crossing into Zone 3. Ease off. Let the breathing settle back to comfortable nasal rhythm. Then push back toward the ceiling.

Nasal breathing also slows your respiratory rate overall, keeping your nervous system in a more parasympathetic, relaxed state — which is precisely the state where fat oxidation works best. High sympathetic arousal shifts your body toward carbohydrate burning. Nasal breathing helps maintain the calm, aerobic environment Zone 2 requires.


Tactic 3: Warm Up Your Diaphragm First

Your diaphragm is a muscle — and like any muscle, it performs better when it’s been warmed up and activated before you ask it to sustain effort.

Before your Zone 2 session, spend five minutes on deep diaphragmatic breathing. A big inhale that expands your belly outward (not your chest), followed by a full exhale, repeated slowly. The goal is to actively stretch and activate the diaphragm and the intercostal muscles around your ribcage.

Here’s why this matters specifically for Zone 2: respiratory muscle fatigue is a real limiter in prolonged aerobic exercise. As a session extends and the diaphragm tires, it begins competing with your working muscles for blood flow. Your body starts redirecting circulation to support the laboring diaphragm, which reduces the oxygen available to your legs or arms, which pushes your heart rate above Zone 2 before your fitness actually requires it.

Warming up the diaphragm before training delays that point of respiratory fatigue. You’ll be able to hold Zone 2 longer and more comfortably before fatigue forces intensity up.

Those breathing resistance devices you’ll see advertised on Instagram — PowerBreathe, Airofit, and similar products — work on exactly this principle. They’re inspiratory muscle trainers that strengthen the diaphragm by providing resistance on inhalation. What you’re doing with pre-session diaphragmatic breathing is the free version of the same activation. It won’t build strength the way those devices do over time, but it absolutely warms up the respiratory system and improves your efficiency for the session ahead.


Tactic 4: Go Longer Than You Think You Need To

Session duration matters more than most people realise — and in a specific way that isn’t just about total weekly volume.

A 20-minute Zone 2 session is better than nothing. But the research on mitochondrial adaptations points consistently toward sessions of 45 to 60 minutes producing meaningfully stronger adaptations than shorter sessions, even when total weekly volume is matched. The cellular signalling that drives Zone 2 adaptation appears to have a time threshold below which the stimulus isn’t as robust.

If you’re consistently doing Zone 2 in 20-minute blocks, keep doing it — but when you can extend to 45 or 60 minutes, do. The response is qualitatively different.


Tactic 5: Try Zone 2 Fasted, Occasionally

Training Zone 2 before your first meal may enhance fat oxidation adaptations by placing your body in a state where carbohydrate availability is already reduced, forcing a greater reliance on fat as fuel during the session.

The research on this is not conclusive, and it’s not something you need to do every session. But if you’re specifically trying to build fat-burning efficiency — which is the primary metabolic purpose of Zone 2 — doing some of your sessions in a fasted state provides a different and potentially additive training stimulus. Occasional, not habitual.


Your Zone 2 Checklist

Before your session: Five minutes of deep diaphragmatic belly breathing to activate your respiratory system.

During your session: Breathe through your nose only. If you feel the urge to open your mouth, reduce intensity slightly. Work at the highest effort you can sustain with comfortable nasal breathing — that’s the top of your Zone 2.

Session length: Aim for 45 to 60 minutes when you can. Shorter sessions still count; longer sessions produce a different adaptation signal.

Frequency: Two to three Zone 2 sessions per week builds the aerobic base most efficiently. The adaptations compound with frequency more than with any individual session’s intensity.

Optional: Occasional fasted Zone 2 sessions to amplify fat oxidation adaptation.


The Bottom Line

Zone 2 training is one of the most powerful tools in long-term fitness development. But the tactics matter. Working at the ceiling of the zone — not the floor — maximizes the mitochondrial signal. Nasal breathing provides free real-time feedback and keeps the nervous system in fat-burning mode. A five-minute diaphragm warmup delays respiratory fatigue. Longer sessions produce qualitatively different adaptations. And occasional fasted sessions add an extra layer.

The time you’re spending in Zone 2 is an investment. These tactics make sure you’re getting the full return on it.
