Zone 3: Training the Sweet Spot (Without Getting Stuck in the Grey Zone)

Zone 3 has a reputation problem.

Sports scientists sometimes call it the grey zone — the intensity that’s too hard to allow proper recovery but not hard enough to produce the maximum training stimulus. Some coaches tell their athletes to avoid it almost entirely.

They’re partially right. But they’re missing something important.

The same coaches who warn against Zone 3 are deliberately training their best athletes there — at the very top of the zone, for extended durations, at specific points in the training week. It’s called sweet spot training. And done intentionally, it’s one of the most time-efficient tools in endurance training.

Two Versions of Zone 3 — With Very Different Outcomes

Zone 3 sits at roughly 70 to 80 percent of maximum heart rate. You can speak in short sentences. You’re working meaningfully, but you’re not burning — that comes later.

Grey zone Zone 3 is what happens when you’re supposed to be recovering in Zone 2 but allow intensity to creep upward. You accumulate fatigue without the fat-burning adaptations of Zone 2 and without the strong stimulus of Zone 4. It’s the worst of both worlds — a lot of effort for a modest return.

Sweet spot Zone 3 is the opposite. It’s Zone 3 chosen deliberately, at the highest end of the zone where it borders Zone 4, held for sustained efforts of 20 to 60 minutes. At this specific intensity, your body can use lactate as a direct fuel source, which trains your lactate clearance system to become more efficient. You’re raising your first lactate threshold — the ceiling of true Zone 2 — so over time you can go faster while staying aerobic.

Same zone. Completely different outcome. The difference is intention.

What Happens at Sweet Spot Intensity

In Zone 2, your body burns primarily fat and operates fully aerobically. As intensity rises into Zone 3, you start recruiting Type IIa muscle fibres — fibres that can operate both aerobically and anaerobically. In endurance events, these fibres are critically important late in a race, when your slow-twitch fibres fatigue and the Type IIa fibres have to pick up the work.

At sweet spot intensity — the upper edge of Zone 3 — you’re training those fibres to become more aerobically efficient. Teaching them to use lactate as fuel rather than just accumulating it. And you can sustain this intensity for much longer than Zone 4 intervals, giving those fibres extended time to adapt.

In cycling, sweet spot is defined as 88 to 94 percent of FTP — functional threshold power. For runners, it roughly corresponds to marathon race pace, or the pace you could hold for around 60 minutes at maximum effort. Tadej Pogačar has described this type of training as foundational to his preparation — sustained efforts just below threshold that build the aerobic engine before race-specific work begins.

Two Formats That Work

Long sweet spot intervals are the foundation. Pick a sustained effort at the top of Zone 3 and hold it with controlled breathing and good form. Start with two 20-minute intervals with a short easy recovery between them. Over weeks, progress toward a single 40 or 60-minute sustained effort. The extended duration is the point — you’re not trying to go hard, you’re trying to sustain quality for a long time at a specific intensity.

Over-under intervals are the most effective format for training lactate clearance directly. Spend 3 to 5 minutes just below your threshold — upper Zone 3 — then push 10 percent over threshold for 1 to 2 minutes, then come back down. Repeat.

During the “over” phase, you accumulate lactate. During the “under” phase — while still working — you teach your body to clear it. Over time, this trains the specific ability to surge and recover and surge again without falling apart, which is exactly what race conditions demand.

Three Rules for Zone 3 Work

Once or twice a week maximum. Sweet spot requires 24 to 48 hours of recovery. It’s not a daily tool. One well-executed 30 to 45-minute session delivers more adaptation than grinding through Zone 3 for five days. Give it Zone 2 or rest on either side.

Start at 2×20, build to 1×60. Two 20-minute intervals is the classic entry point. Once you can hold quality through both, start combining them into longer continuous efforts. Don’t increase the intensity — increase the duration.

Keep over-under “overs” short. One to two minutes above threshold, not five. The adaptation comes from repeated clearance cycles, not from going as hard as possible during the over phase. Pushing too far above threshold turns the session into Zone 4 intervals — which is a different training stimulus.

The Bottom Line

Zone 3 done accidentally is grey zone — fatigue without full benefit. Zone 3 done deliberately at the top of the range is one of the most time-efficient adaptations in training. It raises your lactate threshold, trains your Type IIa fibres aerobically, and teaches your body to clear lactate while still working.

One to two sessions per week. Twenty to sixty minutes. Controlled, intentional effort at the top of the zone.

That’s the sweet spot.
