Zone 5 is the zone most people think they’re training in — and rarely actually are.
It sits at 90 to 100 percent of your maximum heart rate, at or above VO2max, and can be sustained for somewhere between 30 seconds and 2 minutes at true maximum intensity. Most people who believe they’re doing Zone 5 are doing Zone 4. Zone 4 is hard. Zone 5 is the ceiling.
And that ceiling matters for everything else.
What Zone 5 Does
Zone 5 is VO2max training — work at or above the maximum rate your body can consume oxygen to produce energy. When you develop Zone 5, you raise your VO2max itself. And when your VO2max rises, everything below it shifts. Zone 4 starts feeling like Zone 3. Threshold climbs. The effort that used to feel like maximum starts feeling sustainable.
VO2max is one of the strongest predictors of long-term health and longevity we have. Zone 2 builds the floor — mitochondrial density, fat oxidation, aerobic base. Zone 5 raises the ceiling — the maximum capacity of your cardiovascular system to deliver and use oxygen. You need both.
Research by Helgerud et al. found that reaching 90 percent of maximum heart rate or above during the later sets of a Zone 5 session is consistently associated with significant VO2max improvements. The sessions don’t need to be long. They need to be at the right intensity, structured correctly to maximize time at that intensity.
The Lag Phenomenon — Why Zone 5 Intervals Work
Here’s the physiological insight that makes Zone 5 training interesting. When you go from rest or easy exercise to maximum effort, VO2 doesn’t immediately spike to its ceiling. It takes 60 to 90 seconds to climb from baseline to true maximum — even when you’re working as hard as you can from the first second. This is called VO2 kinetics, and it’s the reason Zone 5 intervals are structured the way they are.
Véronique Billat, a French physiologist, spent years figuring out how to exploit this. Her insight: by keeping hard intervals short — 30 seconds — she could prevent the kind of deep muscular fatigue that forces an interval to end. And by keeping recovery periods short — also 30 seconds of easy movement — she prevented VO2 from dropping far before the next hard interval began. The result: VO2 stays elevated even during what looks like rest. Some runners in her studies accumulated more than 18 minutes at VO2max in a single session, with a meaningful portion during the jogging recoveries.
This is the Billat 30/30: 30 seconds at VO2max pace, 30 seconds at roughly half that pace — active recovery, moving continuously, not stopping. Repeat for 10 to 20 rounds.
A 2025 study found that longer intervals — four sets of three minutes at Zone 5 with three minutes of active recovery — produced more time above 90 percent VO2max than 30/30s for trained athletes. So the progression is real: start with Billat 30/30 to build tolerance for Zone 5 intensity, then progress to three to five-minute intervals as fitness develops.
The Key Tactical Insight: Cardiovascular Limiter, Not Muscular
This is the thing most people miss about Zone 5, and it determines which exercises actually work.
Zone 5 requires your cardiovascular system to be the first thing that maxes out — not your legs, arms, or grip. If your muscles give out before your heart rate reaches Zone 5, you haven’t done Zone 5 training. You’ve done hard muscular work that happens to spike your heart rate.
Heavy deadlifts or maximal lifts cause heart rate to spike dramatically — partly through the Valsalva maneuver, the breath-holding pattern that naturally occurs during heavy exertion, which temporarily increases intrathoracic pressure and forces a reflex heart rate elevation. But the effort ends when the muscles fail, often before the cardiovascular system has been genuinely maxed out and kept there.
Running, rowing, cycling, and hill sprints work differently. These movements use many muscle groups at moderate loads, distribute the effort across the body, and allow any individual muscle group to keep going while the cardiovascular system reaches its ceiling. The lungs and heart max out while the muscles can still continue. That’s Zone 5.
Hill sprints are one of the most effective Zone 5 tools with no equipment required. A 20 to 30 second sprint up a real hill, walk back down, repeat for six to ten rounds. Gravity forces continuous high power output, the pattern is technically simple, and the cardiovascular demand is immediate and sustained.
On a bike or rower: choose resistance and effort level that keeps the cardiovascular system challenged without any single muscle group failing first. If your quads burn out before your heart rate peaks, lower the resistance and increase the pace.
Three Rules for Zone 5
Warm up thoroughly — every time. Ten to fifteen minutes of progressive effort before your first Zone 5 interval, starting easy and working toward Zone 3. Cold Zone 5 is ineffective at best and carries real injury risk. Pre-warming your VO2 kinetics means you reach maximum oxygen uptake faster in your first interval.
Start with Billat 30/30 and progress to longer intervals. Ten to twelve rounds of 30/30 is your entry point. Build to sixteen to twenty rounds over several weeks. Then progress to three to five-minute intervals with equal recovery time. Longer intervals produce more VO2max time per session once the base is there.
Once a week is enough. Zone 5 is the highest physiological stress in training. Recovery takes 48 to 72 hours minimum, and fatigue from Zone 5 compounds quickly across sessions. One quality Zone 5 session per week, surrounded by Zone 2, produces better adaptation than cramming in more volume on tired systems.
The Full Zone Picture
Zone 2 builds the base. Zone 3 raises the lactate threshold. Zone 4 pushes the ceiling upward. Zone 5 lifts it entirely.
Each zone does a different job. Each requires a different structure, a different frequency, and a different mindset. None of them works as well without the others.
